How Beetroot Nitrate and Caffeine Together Affect Endurance Performance and Recovery
Beetroot nitrate and caffeine can be a strong pre-endurance stack: better economy, lower perceived effort, and a small but useful performance edge when timed correctly.
If you’ve ever taken caffeine before a hard run and still felt like the last 10 minutes were a fight, beetroot nitrate is the missing piece worth testing. In controlled trials, nitrate-rich beetroot can improve exercise economy and time-trial performance, while caffeine reliably raises alertness and reduces perceived exertion; together they can produce a practical, race-day advantage for endurance athletes who dose and time them correctly (Jones, 2014; Grgic et al., 2019).
Why this stack works
Beetroot juice is rich in dietary nitrate, which the body converts to nitrite and then nitric oxide, especially under low-oxygen and acidic conditions. Nitric oxide helps improve blood flow, mitochondrial efficiency, and muscle contractile function, which is why nitrate tends to shine in endurance tasks and repeated hard efforts (Lundberg et al., 2008; Jones, 2014). The performance effect is usually modest but meaningful: a little less oxygen cost at a given pace, a little less strain for the same output.
Caffeine works through a different route. Its main ergogenic effect is central nervous system stimulation via adenosine receptor antagonism, which increases alertness, improves vigilance, and lowers perceived exertion. In practical terms, the same pace feels more manageable, and athletes often hold output better in the final third of a race or session (Grgic et al., 2019; Southward et al., 2018).
The combination makes sense: nitrate may improve the efficiency of the engine, while caffeine improves the driver’s ability to keep pushing. That is not the same as a guaranteed additive effect every time. Some studies show small synergy, some show simple additivity, and some show caffeine dominates the outcome. The real-world takeaway is simpler: if you tolerate both, the stack is worth testing because it targets two different performance bottlenecks at once (Senefeld et al., 2020).
What the evidence actually shows
Beetroot nitrate alone
Meta-analyses and reviews show that nitrate supplementation most consistently helps endurance performance in recreationally trained athletes, in shorter time trials, and in tasks where economy matters (Senefeld et al., 2020; Jones, 2014). The typical effective dose is around 5 to 9 mmol nitrate, roughly 300 to 600 mg nitrate depending on the product, taken 2 to 3 hours before exercise. Chronic loading for 3 to 6 days can also work, especially for events where you want a more stable nitrate status (Senefeld et al., 2020).
The benefit is not universal. Highly trained athletes sometimes see smaller effects because they are already close to the ceiling for movement economy and pacing skill. But even a 1% improvement matters in competition. In a 40-minute time trial, that can be the difference between sticking with a pack and getting dropped.
Caffeine alone
Caffeine is one of the most reliable endurance aids available. A typical effective dose is 3 to 6 mg/kg body mass taken about 30 to 60 minutes pre-exercise, with lower doses sometimes enough when the athlete is habituated or sensitive (Grgic et al., 2019). It improves endurance time trial performance, repeated sprint ability in mixed events, and subjective energy. Importantly, caffeine often lowers RPE even when heart rate and power output stay the same, which helps athletes sustain intent late in a session or race (Southward et al., 2018).
The downside is well known: jitters, gastrointestinal upset, elevated heart rate, and sleep disruption. If you take caffeine too late in the day, next-day recovery suffers because sleep quality falls. That is not speculation; poor sleep is one of the most reliable ways to blunt adaptation and increase perceived fatigue the following day (Watson, 2017).
Together: better than either alone?
The combination has been studied less than either supplement separately, but the pattern is encouraging. When beetroot nitrate and caffeine are taken together, athletes may see improved time-trial performance and lower perceived effort versus placebo, with some studies suggesting the stack outperforms either ingredient alone under certain conditions (Senefeld et al., 2020). A plausible reason is simple: caffeine reduces the sense of effort and improves willingness to sustain high output, while nitrate improves muscle efficiency and oxygen utilization.
Still, this is not a magic pile-on. If your caffeine dose is too high, the stimulant side effects can erase the benefit. If your nitrate dose is too low, poorly timed, or you use antibacterial mouthwash right before dosing, the nitrate-to-nitrite conversion can be blunted because oral bacteria are a key part of the pathway (Lundberg et al., 2008).
Perceived exertion: the underrated outcome
Most endurance athletes think only in pace, watts, or finish time. That is a mistake. Perceived exertion is the bridge between physiology and execution. If a supplement reduces RPE by even a small amount, you can hold target power longer or recover faster between surges.
Caffeine consistently reduces RPE in endurance exercise, particularly during prolonged efforts and late-race fatigue when the brain’s limiter is loudest (Grgic et al., 2019). Recovery the next day: what is real, what is not
Here is the honest answer: beetroot and caffeine are not true recovery supplements in the way protein, carbohydrate, and sleep are. They can influence next-day readiness, but mostly through indirect mechanisms.
Beetroot nitrate may support recovery by improving blood flow and reducing the oxygen cost of submaximal exercise, which can help you feel less trashed after demanding work. Some studies also suggest potential effects on muscle blood supply and recovery of performance after eccentric or repeated efforts, but the evidence is not strong enough to call it a primary recovery tool (Jones, 2014; Senefeld et al., 2020).
Caffeine is a double-edged sword. Taken before training, it can reduce the subjective strain of the session. Taken too late, it can reduce sleep quality and sleep duration, which absolutely worsens next-day recovery, mood, and performance readiness (Watson, 2017). For athletes who train early the next morning, the sleep cost can outweigh the acute performance benefit.
If you want a practical rule: use caffeine to improve today’s session, but do not sacrifice tonight’s sleep to chase a marginal wattage bump. That trade is rarely worth it.
Dosing protocol that actually makes sense
Beetroot nitrate
Use one of these approaches:
- Single dose: 5 to 9 mmol nitrate, about 2 to 3 hours before key endurance work
- Loading approach: same daily dose for 3 to 6 days before a race or benchmark session
Choose a standardized beetroot product that lists nitrate content. Do not rely on the word “beetroot” alone; nitrate concentration varies wildly by brand and batch. Avoid antibacterial mouthwash and strong antiseptic gum for several hours before and after dosing because oral bacteria are needed for nitrate conversion (Lundberg et al., 2008).
Practical tip: if the supplement causes GI distress, split the dose or test it in training first. Don’t discover that problem on race morning.
Caffeine
Use one of these options:
- Moderate dose: 3 mg/kg body mass, 45 to 60 minutes pre-event
- Stronger dose: 4 to 6 mg/kg, 45 to 60 minutes pre-event, only if you already tolerate caffeine well
- Low-dose option: 1 to 2 mg/kg for athletes sensitive to stimulants or racing later in the day
If you are used to daily coffee, you may not need a huge dose. More is not always better. Excess caffeine can increase anxiety, bathroom urgency, and pacing errors. A disciplined athlete with a clean 3 mg/kg dose usually gets more from the session than a hyped athlete with 6 to 8 mg/kg.
Who benefits most
This stack is most useful for:
- Runners doing 5K to half-marathon efforts
- Cyclists in time trials or long threshold work
- Rowers, triathletes, and hybrid athletes doing sustained high-output work
- Athletes who need better late-session focus and pacing control
It is less likely to matter if your event is very short and maximal, your sleep is fragile, or you are already overshooting caffeine. It is also less likely to help if your baseline nutrition, hydration, and carbohydrate intake are poor. Supplements cannot rescue underfueling.
How to apply this
Test the stack in training before competition. Do not experiment on race day.
For a morning endurance session
- 2.5 hours pre-session: drink beetroot juice providing 5 to 8 mmol nitrate
- 45 minutes pre-session: take caffeine at 3 mg/kg body mass
- 15 minutes pre-session: start your warm-up, then assess stomach comfort and alertness
- During session: use normal carbohydrate and hydration strategy; do not change three variables at once
For a race or key time trial
- 3 to 6 days out: daily beetroot nitrate dose, 5 to 8 mmol/day
- Race day: final beetroot dose 2 to 3 hours before start
- Race day: caffeine 3 to 4 mg/kg 45 to 60 minutes before start
- If you are caffeine-sensitive: drop to 1 to 2 mg/kg and keep the nitrate dose the same
Weekly trial plan
- Week 1: test beetroot alone in a controlled tempo or time trial
- Week 2: test caffeine alone at the planned race dose
- Week 3: test the combined stack in a session that matches race intensity and duration
- Record pace, heart rate, RPE, GI tolerance, sleep quality, and next-day readiness
Use the version that improves performance without wrecking sleep or digestion. That is the version that belongs in your race routine.
