If you’ve ever bonked halfway through intervals because your stomach was sloshing from a gel or sports drink, you’re not alone. There’s a practical workaround that sounds almost too simple to matter: rinse a carbohydrate solution in your mouth for 5 to 10 seconds, spit it out, and keep going. In the right setting, it can improve time-trial performance and help you hold quality in hard sessions even when gut tolerance is the limiting factor (Jeukendrup and Chambers, 2010; Rollo et al., 2010).

What carbohydrate mouth rinsing actually does

Carbohydrate mouth rinsing is not a fueling strategy in the usual sense. You do not swallow the drink. A practical interpretation: mouth rinse is not magic, but it is reliable enough to program. If you are a serious athlete, a one percent improvement can be the difference between hitting the right pace in session and missing the training stimulus.

The best protocol to use

Use a 6% to 8% carbohydrate solution, which is the same concentration commonly used in sports drinks and supported by much of the mouth-rinse literature (Jeukendrup and Chambers, 2010). You can use a standard sports drink or mix your own.

If your stomach is ironclad and you are already consuming carbs appropriately, the added benefit may be small. If your gut is the bottleneck, mouth rinse can be disproportionately useful because it preserves the session stimulus without adding GI stress.

Common mistakes

Using it too late

If you wait until you are already destroyed, the effect is smaller. Use the rinse proactively, right before the hard work or during the early stages of fatigue, not after the wheels have fully come off.

Rinsing for too long

You do not need a 30-second mouth spa treatment. Five to 10 seconds is enough. Longer does not appear to meaningfully improve the effect and may distract you from pacing.

Swallowing by accident during GI issues

If your goal is to avoid gut load, spit it out. Swallow only if you also need actual carbohydrate intake and your stomach tolerates it.

Testing it only on race day

Do not debut anything important in competition. Practice during interval sessions so you know the flavor, the timing, and whether it affects your breathing rhythm or focus.

How to apply this

Here is a simple weekly template for a runner or cyclist doing one quality endurance session and one race-specific session.

Session 1: Threshold intervals

- Warm-up: 15 to 20 minutes easy
- Just before the first hard rep: rinse 10 to 15 mL of 6% to 8% carbohydrate solution for 5 to 10 seconds, spit
- Main set: 4 x 8 minutes at threshold or 90 to 95% of race pace/power, 2 minutes easy between reps
