How Citrulline Malate Can Support Blood Flow, Repeated Strength Efforts, and Training Volume
Citrulline malate is one of the few supplements that can plausibly improve pump, reduce fatigue, and help you squeeze out more quality work in the gym.
If you’ve ever hit set four on bench press and felt the bar slow to a crawl for no obvious reason, citrulline malate is relevant. In a number of studies, doses around 6–8 g taken before training have improved reps to failure, reduced perceived fatigue, and in some cases increased training volume, especially when the session is demanding and the rest periods are short (Wendl et al., 2017; Pérez-Guisado & Jakeman, 2010).
What citrulline malate actually does
Citrulline malate combines two components: L-citrulline and malate. The L-citrulline part matters most for blood flow because it raises plasma arginine more effectively than taking arginine itself. Arginine is the substrate for nitric oxide production, and nitric oxide helps vasodilation, which can improve blood flow during exercise (Schwedhelm et al., 2008). More blood flow does not magically make you stronger, but it can improve the local environment for hard sets: better delivery of oxygen and nutrients, and faster removal of metabolic byproducts.
The malate part is usually discussed as a Krebs cycle intermediate, but the practical ergogenic signal is less consistent than the citrulline signal. Why it may help repeated strength efforts
Repeated sets create a specific bottleneck: phosphocreatine drops, acidity and inorganic phosphate rise, and the working muscle starts losing force output. When rest periods are short or the session is high volume, that bottleneck becomes performance-limiting. That makes sense mechanistically. If you are doing a 1RM single with 5 minutes of rest, the supplement has less room to matter. If you are doing 4 sets of 10 on incline press with 90 seconds rest, or a density-focused back session, the opportunity is much better.
Blood flow, the pump, and what matters for performance
The “pump” is not just gym vanity. It is a sign that blood is being shunted to the working muscle, and that often correlates with a session hard enough to create a hypertrophic stimulus. Still, the pump itself is not the goal. The goal is more hard reps with good technique.

In practical terms, you are more likely to notice citrulline malate on hypertrophy blocks, high-rep accessory work, bodybuilding-style splits, circuits, and some hybrid training sessions than on low-volume powerlifting peaking work.
Dose, timing, and what to buy
The most practical dose is 6–8 g of citrulline malate taken 30–60 minutes before training. That is the range most often used in studies showing benefit (Pérez-Guisado & Jakeman, 2010; Wendl et al., 2017). If you are new to it, start at 6 g to assess stomach tolerance, then move to 8 g if needed.
A few important details:
- Take it pre-workout, not post-workout.
- Mix it with water; the taste can be tart.
- If you train early and eat light, citrulline malate is still fine on an emptier stomach for most people.

Day 2: Lower hypertrophy
- 6–8 g citrulline malate, 45 minutes pre-workout
- Back squat or leg press: 4 x 8 at 65–75% 1RM, 2 min rest

- Leg curl: 3 x 12–15

Day 3: Upper strength/power
- Skip citrulline if the session is mostly heavy singles/doubles with long rest

Use these rules
- Take it on volume days, not necessarily every day.
- If you do not notice a difference after 2–3 hard sessions, it may not be worth keeping.
- Pair it with adequate carbohydrates and hydration; supplements do not fix poor fueling.
- Do not expect it to compensate for bad sleep, because fatigue resistance drops fast when sleep is short (Fullagar et al., 2015).
Common mistakes
The biggest mistake is using citrulline malate on workouts where there is no meaningful fatigue problem. If your session is a few heavy sets with lots of rest, the effect will be small. The second mistake is underdosing. The third is expecting a stimulant-like rush. Citrulline malate is subtle. The payoff is a bit more output when the workout starts to bite.
