If you have a second race, match, or hard lift within 24 hours, the difference between showing up flat and showing up functional can be as simple as 10 minutes in 10–15°C water. A practical target after competition is roughly 1.0–1.2 g/kg/hour of carbohydrate for the first 3–4 hours if the next session is soon, plus 0.25–0.4 g/kg protein in the recovery meal (Thomas et al., 2016; Morton et al., 2018). Cold water does not replace fueling. If you under-eat, your recovery will still be poor.

For team sport athletes If you have access to a full cold tub, do the whole body. If not, a lower-body immersion is still useful when running, jumping, or change-of-direction work is the main stressor. Put the cold exposure between the end of the game and the recovery meal, not hours later.

Who should use it and who should avoid relying on it Use CWI when the next performance matters more than the training signal from the current session.

Common mistakes ### Staying in too long People assume 20–30 minutes is better. It is not. Once you have reached the effective dose, extra time mainly adds discomfort.

Using it too late If you wait until the next day, you have often missed the best window for managing acute soreness and fatigue.

Using it after every session year-round That is how a tactical recovery tool becomes a chronic adaptation problem.

Ignoring carbs, protein, and sleep Sleep is still the biggest recovery lever. CWI can help, but it cannot compensate for 5 hours of sleep and poor refueling (Fullagar et al., 2015).

Making it so cold that the athlete cannot relax Severe shivering turns the session into a stress test. Keep the dose tolerable. The goal is recovery, not toughness theater.
