How Dietary Nitrate from Leafy Greens and Beets Can Improve Vascular Function, Blood Pressure, and Recovery in Masters Athletes
Beetroot and leafy greens can do more than “boost endurance”: used correctly, dietary nitrate can lower blood pressure, improve blood flow, and help masters athletes recover faster.
A 52-year-old runner who trains hard but feels “flat” on back-to-back days has a common problem: the engine is fit, but the plumbing is getting stiff. That matters. As we age, endothelial function declines, arterial stiffness rises, and nitric oxide production becomes less efficient. The good news is that dietary nitrate from beets and leafy greens can partially bypass that bottleneck and improve vascular performance in as little as 2-3 hours after a dose, with more meaningful effects after several days of consistent intake (Kapil et al., 2010; Siervo et al., 2013).
Why nitrate matters for masters athletes

What the evidence actually shows
The clearest and most consistent effect of nitrate supplementation is a reduction in blood pressure. In hypertensive and normotensive adults, nitrate intake from beetroot or nitrate-rich juice has been associated with meaningful drops in systolic and diastolic pressure, often in the range of about 3-10 mmHg depending on dose, baseline blood pressure, and study duration (Siervo et al., 2013; Kapil et al., 2015). For masters athletes, that is not a trivial effect. Even a 3-5 mmHg reduction in systolic pressure can improve cardiovascular risk profile and may ease the strain of heavy training blocks.
Vascular function improves too. Studies show better endothelial-dependent dilation after nitrate ingestion, consistent with enhanced nitric oxide availability and reduced vascular resistance (Webb et al., 2008; Bondonno et al., 2014). That matters for athletes who are not just trying to “perform” but to absorb training while keeping blood pressure and arterial load in check.
Performance data are more mixed, but the best signal is in submaximal work, repeated efforts, and less well-trained or older populations. Nitrate can improve exercise economy, meaning the same pace or power costs slightly less oxygen (Lansley et al., 2011). In masters athletes, that may translate into being able to hold pace longer with less physiological stress, especially in cycling, running, rowing, and interval-based training.
Recovery is the least flashy but highly practical application. By improving blood flow and vascular responsiveness, nitrate may help clear metabolites and restore perfusion after hard sessions. Some studies also suggest improved muscle efficiency and reduced oxygen cost during recovery periods, which is exactly what you want when training frequency is high and recovery capacity is the limiting factor (Jones, 2014).
Food first: the best nitrate sources
If you want this strategy to work, stop thinking only about beet shots. Leafy greens are often the most realistic long-term source.
High-nitrate vegetables include:

Nitrate does not replace carbohydrate replenishment, total protein, sleep, or load management. It works as a vascular tool inside a bigger recovery system.
What can blunt the effect
If you want nitrate to work, protect the oral microbiome.
Avoid antiseptic mouthwash around dosing. The oral bacteria that convert nitrate to nitrite are essential to the pathway, and antimicrobial mouthwash can blunt that conversion and reduce the blood pressure response (Kapil et al., 2013). If you use mouthwash, keep it away from nitrate meals and pre-session dosing by several hours.
Be cautious with:
- Chronic high-dose antibacterial mouthwash use
- Very low vegetable intake overall
- Expecting nitrate to compensate for poor sleep or excessive alcohol
- Taking it immediately with a meal that is poorly tolerated GI-wise before racing
Also note: response varies. Athletes with higher blood pressure and lower baseline nitric oxide availability often see a bigger effect than already-optimized endurance athletes.
Safety and caveats
For most healthy adults, nitrate from vegetables is safe. The concern historically came from processed meats, not leafy greens. Vegetable nitrate comes packaged with polyphenols, vitamin C, potassium, and fiber, which changes the biological context entirely.
Still, use caution if you:
- Have kidney disease and are on a medically restricted diet
- Take antihypertensive medication and already run low blood pressure
- Have a history of symptomatic hypotension
- Use PDE-5 inhibitors or other vasodilatory medications and are unsure how you respond
If you are on blood pressure medication, monitor readings closely when adding a nitrate strategy. The goal is better vascular function, not dizziness during warm-up.

Here is the simplest plan for a masters athlete who trains 4-6 days per week.
