How Massage Therapy Can Reduce Soreness and Improve Short-Term Recovery Between Hard Sessions
Massage won’t build your engine, but it can lower soreness and help you train hard again sooner when sessions are close together.
If you’ve ever finished a brutal squat session, slept poorly, then had to run intervals 36 hours later with your quads feeling like concrete, you already understand the value of recovery that actually changes how you feel and perform. Massage therapy is not a magic reset button, but for short-term recovery between hard sessions, it consistently helps athletes report less soreness and better readiness to train (Poppendieck et al., 2016).
What massage therapy actually does for recovery
Massage therapy’s most reliable effect is on perceived soreness and subjective recovery. That matters because soreness is not just a comfort issue; it changes warm-up quality, movement speed, confidence, and willingness to produce force. Across studies, massage tends to reduce delayed-onset muscle soreness more than passive rest, especially in the 24- to 72-hour window after hard exercise (Poppendieck et al., 2016).
The mechanism is probably a mix of factors rather than one clean physiological switch. Massage can reduce pain sensitivity, increase parasympathetic activity, improve mood, and change how the nervous system interprets tissue discomfort (Weerapong et al., 2005). The common mistake is thinking massage must “flush lactic acid.” That is outdated. Lactate is not the reason you are sore two days later, and massage is not valuable because it clears waste products. Its value is mainly in helping you feel and function better soon after training.
What the research says about soreness and recovery
Systematic reviews consistently show a small-to-moderate benefit for perceived soreness after massage, with less consistent effects on objective performance measures like maximal strength or power output (Dupuy et al., 2018; Poppendieck et al., 2016). In practical terms, that means massage is more likely to make you feel ready than to dramatically increase your peak test numbers the next day.
That distinction is important for lifters, runners, and hybrid athletes. If your key goal is to preserve training quality across a compressed schedule—say, heavy lower body on Monday and a quality run or repeat sprint session on Wednesday—massage can help reduce the “drag” that usually turns the second session into a low-output grind. Research on recovery methods often finds the biggest practical gains in perceived fatigue, soreness ratings, and readiness questionnaires rather than in lab-based biomarkers (Dupuy et al., 2018).
The best evidence supports massage as a support tool, not a primary recovery driver. Sleep, nutrition, and load management still dominate adaptation. But when those are already in place, massage can be a useful add-on, especially during competition blocks or high-frequency training weeks.
When massage is most useful
Massage makes the most sense when you need to perform again before soreness has fully resolved. That includes:
- Back-to-back hard training days
- Tournament weekends
- Heavy strength blocks with limited rest
- High-mileage running phases with strength work layered on top
- Return-to-training phases where tissues are adapting to a new load
It is less useful when you have plenty of recovery time and no demanding session for several days. If you can simply rest, eat, sleep, and let soreness fade naturally, massage becomes optional rather than strategic.
The biggest return appears when soreness would otherwise interfere with movement quality. For example, a runner who needs to hit interval pace the day after a long tempo run may benefit from massage because even a modest reduction in discomfort can improve stride mechanics, perceived exertion, and confidence. A lifter heading into repeated squat sessions may get more from massage than from another passive evening on the couch if soreness is the main limiter.
Best timing for short-term recovery
If the goal is short-term recovery, the most practical window is within 2 to 24 hours after the hard session, or later the same day if the training load was especially disruptive. Massage right after training can be useful, but many athletes do better with a short delay so they can hydrate, eat, and let the session’s acute stress settle first.
A strong default protocol is:
- Duration: 10 to 20 minutes per major muscle group, or 20 to 40 minutes for a full lower-body or full-body recovery session
- Pressure: Moderate, not painful; aim for a 5–7/10 pressure that is clearly felt but does not cause guarding
- Frequency: 1–3 times per week during heavy blocks, or after the hardest sessions in a microcycle
- Timing: Within 24 hours of the workout, or the day before a key session if pre-competition tension and soreness are building
Very aggressive deep-tissue work is not necessary for soreness relief, and if it leaves you bruised or more irritated, it has failed its purpose. The target is reduced discomfort and improved readiness, not earning points for enduring pressure.
How hard should it be?
Massage should leave you feeling looser, not beaten up. That matters because an overly painful massage can increase local sensitivity and produce a false sense of “good work” while actually worsening recovery. The research does not support the idea that deeper is better for DOMS. In practice, moderate pressure consistently wins because it reduces soreness without adding a new stressor (Poppendieck et al., 2016).
A simple rule: if the athlete cannot relax their breathing, is tensing against the pressure, or feels worse later that day, the session was too aggressive. The best massage for recovery is one you could repeat frequently without accumulating more fatigue.
What massage can and cannot replace
Massage can help you feel better between sessions, but it does not replace the three pillars of recovery:
1. Sleep: The strongest recovery tool you have. Poor sleep impairs performance, mood, and pain tolerance.
2. Nutrition: Carbohydrate replenishes glycogen; protein supports repair and adaptation.
3. Training design: The best way to recover from too much fatigue is not to create too much fatigue in the first place.
Massage does not compensate for poor sleep, under-eating, or stacking too many high-intensity days together. If your weekly structure is broken, recovery modalities become band-aids. If your structure is sound, massage can make the next session more productive.
Who benefits the most
Massage is especially useful for athletes who are both training hard and repeating effort quickly. That includes:
- Track athletes and runners with closely spaced sessions
- Strength athletes in high-volume phases
- Team sport athletes during congested schedules
- Hybrid athletes combining lifting and endurance work
- Masters athletes who are managing more stiffness and slower recovery
Younger, well-rested athletes with high recovery capacity may notice smaller effects. Athletes with high stress, limited sleep, or multiple sessions in a day often see the biggest subjective benefit because soreness is more likely to interfere with training quality.
A practical protocol you can use
Use massage strategically around your hardest sessions, not randomly.
After lower-body lifting day
- Same day or next morning: 15–20 minutes on quads, adductors, glutes, and calves
- Pressure: Moderate
- Goal: Reduce soreness before the next run, bike, or lower session
- Follow-up: 5–10 minutes easy cycling or walking after the massage if available
After a hard run workout
- Within 24 hours: 10–15 minutes each for calves, hamstrings, glutes, and hip flexors if needed
- Pressure: Light-to-moderate, especially if tissues are very sensitive
- Goal: Improve stride comfort and readiness for the next quality run
During competition weeks
- Frequency: 2–4 short sessions per week
- Duration: 15–30 minutes
- Focus: The most overloaded regions only
- Goal: Keep soreness and stiffness from accumulating across events
During a deload or easy week
- Frequency: Optional, 0–1 sessions

Use this weekly setup if you train hard on both strength and endurance days:

Tuesday: Easy aerobic work or technique day

- Are hard sessions 24–72 hours apart?

If you answer yes to the first four, massage is probably worth using. If the answer to sleep and nutrition is no, fix those first.
What to expect in practice
Expect a noticeable drop in soreness and stiffness, especially after unfamiliar or high-volume training. Expect better willingness to warm up, smoother movement, and less mental resistance before the next session. Do not expect a dramatic jump in tested strength, sprint times, or aerobic capacity from massage alone. The evidence supports meaningful short-term comfort and modest readiness improvements, not superhuman recovery (Dupuy et al., 2018; Poppendieck et al., 2016).
The smartest way to use massage is the same way you use mobility, sleep, and nutrition: as a tool that removes friction so you can keep training hard. When the next session matters, that reduction in friction is often enough to preserve quality.
