Why low glycogen makes you feel worse than “just tired”

Low glycogen changes more than energy. It raises perceived effort, increases the sense that every rep is a grind, and reduces the quality of high-intensity work. In cycling and running research, carbohydrate availability strongly influences central drive and rating of perceived exertion, even when aerobic pace is held constant (Cermak and van Loon, 2013). For lifters, low carbohydrate intake can reduce training volume tolerance because repeated sets depend heavily on glycolysis and intramuscular glycogen, especially in moderate-to-high rep work.

Low carbohydrate availability also tends to push stress physiology in the wrong direction. Cortisol is not “bad,” but chronically elevated cortisol plus inadequate fueling is a recovery problem. Carbohydrate intake after exercise reduces cortisol and supports a more favorable hormonal milieu compared with staying underfed after hard work (Nieman, 1997). That matters most when you train on consecutive days or do two sessions in 24 hours.

There is also a sleep angle. If you finish training depleted and then under-eat at dinner, your body is more likely to stay in a stressed, hungry, alert state. Nighttime carbohydrate refeeding is most useful for:

It is less necessary for:

If body composition is the main goal and training stress is low, use a smaller version of the same idea: keep carbs concentrated around training, but do not chase maximal nightly refeeds that exceed actual needs. Recovery should support performance without creating unnecessary energy surplus.

Common mistakes that blunt the benefit

1. Too little carbohydrate

A “clean dinner” with lots of vegetables and protein but only 30 to 40 g of carbohydrate is not a refeed. It is a low-carb meal with a recovery label.

2. Too much fat

High-fat dinners slow gastric emptying and make it harder to comfortably hit enough carbohydrate. Keep fats lower in the immediate post-training window.

3. Waiting too long to eat

If you finish training at 8 p.m. and do not eat until 11 p.m., you miss a valuable window. Start dinner or a shake within 30 to 60 minutes.

4. Ignoring total daily carbohydrate

Nighttime refeeding works best when the full day supports it. If total carbohydrate intake is chronically too low, one evening meal will not erase the deficit.

5. Overdoing fiber right before bed

Fiber is healthy, but a giant bowl of beans, cruciferous vegetables, and whole grains right before sleep can disturb digestion. Put most fiber earlier in the day and keep the pre-bed meal simpler.
