If your squat has stalled at the same 5 reps for 8 weeks and every hard session feels like a referendum on your nervous system, the problem is usually not effort. It is monotony. A lifter repeating the same loads, reps, and exercises week after week often builds enough fatigue to bury performance before enough fresh stimulus accumulates to force adaptation. Undulating training fixes that by changing the stress on purpose while keeping the goal the same: get stronger.

What undulating training actually is Undulating training changes one or more training variables across days or weeks instead of holding them constant. The variables that matter most are load, rep range, and exercise selection. In practice, that means you might squat heavy on Monday, moderate on Wednesday, and lighter with a different squat pattern on Friday. The point is not randomness. The point is planned variation that keeps the stimulus high enough to drive adaptation while reducing the repetitive joint, connective tissue, and psychological cost of doing the exact same work all the time.

Strength athletes often think progression must look linear: add 5 lb every week until it stops. That works briefly, then stalls because fatigue accumulates faster than fitness. Undulating models help by shifting the emphasis across sessions. Heavy days keep the nervous system and skill under high load. Moderate and lighter days maintain volume, technique, and hypertrophy without forcing maximal strain every time. Research comparing undulating and linear approaches generally shows at least comparable strength gains, with some studies favoring undulating models for certain outcomes, especially when volume is matched and the training is well designed (Rhea et al., 2002; Harries et al., 2015).

Why variation improves strength progression Strength is specific, but it is not fragile. You do not need to practice only one exact rep scheme to get better at lifting heavy weights. What you need is a repeatable dose of high-quality exposures to challenging loads, enough weekly volume to build the muscle and skill base, and enough recovery to adapt. Undulating programming helps by distributing stress across the week.

A heavy exposure at 80-90% of 1RM improves motor unit recruitment, force production, and skill at near-max loads. A moderate exposure at 65-80% of 1RM lets you accumulate more reps with less technical decay. A lighter day at 50-70% of 1RM can reinforce bar speed, range of motion, and movement quality. That combination is useful because strength is not built only by grinding. It is built by repeatedly practicing the target lift or its key variations under different but related conditions.

Hypertrophy also matters because more muscle tissue gives you more force potential. Weekly volume is one of the strongest predictors of size gains, and variation lets you keep total volume high without turning every session into a high-fatigue mess (Schoenfeld et al., 2017). A lifter who can perform 3 hard exposures per week, instead of 1 all-out session and 2 sessions ruined by soreness, usually progresses longer.

Fatigue management: the hidden advantage The best program is not the one that feels hardest. It is the one that keeps productive training repeatable.

Fatigue is not just soreness. It is central fatigue, local muscle damage, connective tissue irritation, and psychological drain. When you load the same movement pattern the same way every session, the fatigue signals stack up in the same tissues. Undulating load and exercise variation spread that cost around. The squat pattern can still be trained three times per week, but one day may emphasize a competition back squat, another a pause squat, and another a front squat or tempo squat. You still train the pattern, but you stop beating up the exact same tissues in the exact same way.

This matters for serious athletes who also run, play sports, or work long hours. Research on periodized models shows that planned variation can support performance while managing fatigue better than static repetition of the same prescription (Harries et al., 2015). In real-world coaching, that means more sessions completed with good technique, fewer missed lifts, and a better chance of making it through a 12- to 20-week block without crashing.

There is also a psychological fatigue component. Repeating the same prescription breeds boredom, dread, and poor adherence. Variation makes training feel fresh without making it chaotic. When lifters know Monday is heavy, Wednesday is volume, and Friday is speed or variation work, compliance improves because the week has structure and novelty. Long-term adherence is not a soft variable. It is the variable that determines whether your good program actually gets executed for months and years.

The right kinds of variation Not all variation is useful. Change should be earned and directed.

1) Load variation This is the simplest form. Rotate intensity across the week.

A strong template:
- Day 1: 1-4 sets of 3-5 reps at 82-90% 1RM
- Day 2: 3-5 sets of 5-8 reps at 70-80% 1RM
- Day 3: 3-6 sets of 2-4 reps at 60-75% 1RM with speed emphasis or pauses

This gives you exposure to heavy, moderate, and lighter work every week. You can also wave load across weeks, for example:

For most lifters, the best strength block uses at least two rep ranges per week, often three. Very low reps teach force production, but they do not provide enough volume alone. 3) Exercise variation Exercise variation should preserve the main pattern while shifting the stress.

Direct comparisons between linear and undulating periodization often find similar or slightly better results for undulating models, though the exact advantage depends on training status, exercise selection, and whether total volume is equated (Rhea et al., 2002).

The important practical takeaway is this: the mechanism is not magic. Undulation helps because it allows higher quality training across more weeks. It does not replace progressive overload. You still need more total work over time, heavier top sets over time, or both. But undulation makes it easier to apply overload without accumulating so much fatigue that performance collapses.

Volume still matters. Meta-analytic work shows a dose-response relationship between weekly sets and hypertrophy, with around 10+ hard sets per muscle per week often outperforming lower volumes in trained populations, assuming recovery is adequate (Schoenfeld et al., 2017). Day 1 — Heavy
- Main lift: 4-5 sets of 3 reps at 82-88% 1RM
- Secondary lift: 3 sets of 5 reps at 75-80% 1RM
- Accessory: 2-4 sets of 6-10 reps

Day 2 — Volume

Simple rules for progression - Add 2.5-5 lb when all prescribed reps are completed with solid technique. - Add one set before adding load if the current load is already hard. - If bar speed or technique degrades for two sessions in a row, reduce load by 5-8% and rebuild. - Deload every 4-6 weeks or sooner if sleep, mood, and performance all drop.

What to monitor Track these four things: - Top set load - Total weekly sets per lift or muscle group - RPE or reps in reserve - Session quality and soreness

If performance rises while fatigue stays manageable, keep the block. If performance is flat and fatigue is rising, your variation may be too aggressive or your weekly volume too high.

Common mistakes The biggest mistake is changing too much too often. If every session is a different lift, rep range, and intensity, you do not have a periodized plan. You have noise.

The second mistake is using variation to avoid hard work. A pause squat is not a substitute for actually loading a squat. A close-grip bench is useful, but it should support the competition lift, not replace all direct work on it.

The third mistake is ignoring recovery. Variation helps fatigue management, but it does not erase the need for sleep, calories, and protein. Strength progression still depends on adequate energy intake and roughly 1.6-2.2 g/kg/day of protein for most lifters (Morton et al., 2018).
