Most lifters either skip cardio entirely or overdo it. Here's the precise dose of Zone 2 work that improves recovery and performance without eating into your gains.

His cardiovascular system couldn't support the metabolic demands of his own strength. This scenario plays out constantly in strength sports—athletes build impressive force production while neglecting the aerobic base that helps them recover between sets, manage body composition, and actually use their strength outside the gym.
The good news: you don't need to become a marathoner. The research points to a surprisingly modest dose of Zone 2 cardio that delivers most of the benefits without the interference effects that make strength athletes nervous.
What Zone 2 Actually Means for Lifters
Zone 2 refers to aerobic work performed at 60-70% of your maximum heart rate, where you can maintain a conversation but prefer not to. Physiologically, this intensity maximizes fat oxidation and mitochondrial development while keeping lactate below 2 mmol/L (Seiler & Kjerland, 2006). This intensity feels deceptively easy. Lifters accustomed to grinding through heavy sets often push too hard during cardio, drifting into Zone 3 or higher. That shift changes the physiological adaptation—you start accumulating more fatigue, burning more glycogen, and potentially interfering with strength training recovery (Wilson et al., 2012).
The Interference Effect: What the Research Actually Shows

Optimal dose: 120-150 minutes per week (three to four 35-45 minute sessions)
Upper limit before interference concerns: 180 minutes per week
Beyond 180 minutes weekly, you start seeing diminishing returns and increased recovery demands. Studies on concurrent training show that endurance volumes exceeding 3 hours per week begin to produce measurable interference with strength and hypertrophy (Hickson, 1980).
If your primary goal is maximum strength or muscle gain during a dedicated training block, stick to the minimum. During maintenance phases or when prioritizing body composition, push toward the optimal range.
Choosing the Right Modality
Not all cardio is equal for lifters. Impact and eccentric stress matter.
Best choices:
- Cycling (stationary or outdoor): Zero impact, easy to control intensity, minimal eccentric loading

Ideal approach: Separate cardio and lifting by at least 6 hours, or perform them on different days entirely. A morning Zone 2 session followed by an evening lifting session works well. Wednesday: 35-40 min Zone 2 rowing or cycling (any time)
Thursday: Lower body strength (AM)
